Sub-3 is the marathon's most coveted amateur milestone: 4:16 per kilometre held for 42.2 km. The pace itself is one a well-trained runner can cruise at for an hour — the examination is the final 10 km, where glycogen runs low and 4:16 starts to feel like interval pace. Breaking three hours is less about raw speed than about how deep your aerobic base and fuelling strategy let you hold it.

How to train for a 3 hour marathon.

Most successful sub-3 runners train on 75–95 km per week. The week is built around three quality elements: a long run building to 32–36 km with the final 10–12 km at goal pace, a threshold session of 30–40 minutes at 4:00–4:05/km, and a marathon-pace run of 14–18 km at 4:16/km. One faster session — such as 6 × 1 km at 3:50–3:55 — every second week keeps the pace feeling economical.

Easy running at 5:00–5:30/km makes up the balance, and it must stay easy: the volume only works if you absorb it. Rehearse your race fuelling on every long run — aim for 60–90 g of carbohydrate per hour, practised until it's automatic.

Come in with a base of at least 55–60 km per week before the 16-week block. A recent half marathon of 1:24–1:26 is the classic readiness marker. Taper for 3 weeks, cutting volume by 20%, 40%, then 60% while keeping a touch of marathon pace in each week.
